Monday-Back

Rear flies

1. close grip lat pull down for 3 sets of 12 reps 

2.rope pullovers 3 sets of 12 reps 

3. barbell rowing for 2 sets of 15 reps 

4.machine rowing for 3 sets of 12 reps 

5.single arm cable rowing for 2 sets of 12 reps

6. back extension for 3 sets of 12 reps 


Tuesday-Chest and Biceps

2.incline dumbbell press for 3 sets of 12 reps 

3.peck flies for 4 sets of 15 reps

4. cable flies for 3 sets of 10 reps 

5. dumbbell curl 3 sets of 12 reps

Wednesday – shoulder 

Machine lateral raise

1. dumbbell press for 2 sets of 10 to 12 reps 

2. lateral machine raises for 3 sets of 12 reps 

3.fronts cable raises 3 sets of 12 reps 

4. dumbbell side raises for 4 sets of 12 reps 

5. reverse flies for 3 sets of 12 reps 

6. dumbbell shrugs foe 3 sets of 12 reps 


Thursday – legs and Triceps
